What Is Zone 2 Heart Rate?

Zone 2 heart rate is the intensity range where your body primarily uses fat as fuel, builds aerobic endurance, and improves metabolic efficiency. It corresponds to 60-70% of your maximum heart rate (or 60-70% of heart rate reserve using the Karvonen method). This zone is often called the "aerobic base" or "endurance" zone and is the foundation of effective endurance training.

The 80/20 rule, used by elite endurance coaches, recommends spending 80% of your weekly training volume in Zones 1-2 and only 20% in Zones 4-5. Most recreational athletes make the mistake of spending too much time in Zone 3 (the "dead zone"), which is too hard for aerobic development but too easy for threshold gains.

How to Calculate Zone 2 Heart Rate

There are two common methods. Both start with your maximum heart rate (MHR).

Method 1: % of Max HR (simple)
Zone 2 = MHR × 0.60 to MHR × 0.70
Example: MHR 187 → Zone 2 is 112-131 bpm

Method 2: Karvonen (heart rate reserve)
Zone 2 = RHR + (HRR × 0.60) to RHR + (HRR × 0.70)
Where HRR = MHR − RHR
Example: MHR 187, RHR 70 → HRR = 117 → Zone 2 is 140-152 bpm

How do I know if I am in Zone 2 without a heart rate monitor?
Use the talk test. In Zone 2, you can speak in full sentences comfortably. If you can only get out short phrases, you are in Zone 3 or higher. If you can sing, you may be in Zone 1. This is free, requires no equipment, and correlates well with the physiological markers of aerobic training.
Why does my Apple Watch / Garmin show different Zone 2?
Wearable devices use different formulas. Apple Watch uses the Tanaka formula but never updates your max HR even when it records higher values. Garmin uses an LTHR-based zone system. The standard error of age-based formulas is ±10-12 bpm, which can shift you a full zone. For the best accuracy, use a field test to find your true max HR or an LTHR test.
Can I lose weight training in Zone 2?
Yes, Zone 2 training burns a higher percentage of fat as fuel compared to higher intensity exercise. However, total calorie burn matters most for weight loss. Zone 2 allows you to train longer with less fatigue, leading to greater total calorie expenditure over time. Combine Zone 2 with a calorie deficit for best results.
How do I measure my resting heart rate?
Measure your resting heart rate first thing in the morning, before getting out of bed. Place two fingers on the inside of your wrist (radial artery) or the side of your neck (carotid artery). Count the beats for 60 seconds. For the most reliable number, average 3 consecutive mornings. A typical adult range is 60-100 bpm; trained athletes may be 40-60 bpm.
Should I recalculate my zones as I get fitter?
Yes. As your cardiovascular fitness improves, your resting heart rate typically decreases, which shifts your heart rate reserve and all zone boundaries. Recalculate every 2-3 months of consistent training using your updated resting heart rate to ensure your training intensity stays calibrated.
